Hard per muscle per week for .
A meta-analysis of 15 studies found a clear dose–response: each additional weekly set per muscle produced more up to about 10 sets, with continued but shallower gains through ~20 sets. Beyond that, junk volume dominates.
What the researchers did
Schoenfeld and colleagues pooled 15 controlled trials that manipulated weekly set volume per muscle group while holding effort and rep ranges roughly constant.
The key finding
scaled with weekly . 10 sets/week produced clear hypertrophy; 20 sets often produced a bit more but with diminishing returns. Warm-ups and sub-maximal sets did not count.
Why it matters
This is the single biggest programming lever. Split 10–20 across 2 sessions per muscle per week for the best growth per unit of fatigue.
10–20 per muscle per week, split across 2 sessions. Track them.
- 1.6–2.2Daily protein intake that maximises hypertrophy.
- 7–9Nightly sleep for recovery, hormones and growth hormone release.
- 8,000Daily step count where all-cause mortality risk levels off — largely a NEAT effect.
- 3–5Creatine monohydrate dose — no loading needed.
- 3–6Pre-training caffeine dose that reliably improves strength and endurance output.
- 25–38Daily fibre intake linked to lower all-cause mortality and a healthier gut microbiome.
